Estimates only, not medical advice. BMR uses the Mifflin-St Jeor equation; your true needs vary with body composition, health conditions and training. If in doubt, check with a dietitian.
How the math works

Step 1 – BMR (Mifflin-St Jeor, 1990): Men: 10 x weight(kg) + 6.25 x height(cm) – 5 x age + 5. Women: same, but – 161 instead of + 5. BMR is what you burn at complete rest.

Step 2 – TDEE: BMR multiplied by your activity factor (1.2 sedentary up to 1.9 extremely active) gives total daily energy expenditure.

Step 3 – Goal adjustment: a 500 kcal daily deficit for fat loss, maintenance for staying the same, or a 300-500 kcal surplus for muscle gain.

Step 4 – Macro split: the preset percentages are applied to your calorie target. Protein and carbs count 4 kcal per gram, fat counts 9 kcal per gram.

How It Works

From your body stats to exact macro calculator targets in four quick steps. No nutrition degree required.

Step 1: Enter your stats. Add your sex, age, weight, and height, then pick the activity level that honestly matches your week, from sedentary desk days to hard training six days a week. Your basal metabolic rate (the calories you burn at rest) is calculated from these numbers with the Mifflin-St Jeor equation, so accuracy here means accuracy everywhere.

Step 2: Choose your goal and eating style. Select cut, maintain, or bulk to set your calorie target, then pick a macro split preset: Balanced for all-rounders, High Protein for muscle retention, Low Carb if you prefer fats, or Keto for under 50g of net carbs. Working in pounds and inches? Flip the Metric/Imperial toggle.

Step 3: Read your numbers. Hit “Calculate my macros” and get your daily calorie target plus exact grams of protein, carbs, and fat. Each macro shows its calorie share too, so you can see precisely where your energy comes from, and the “Copy my result” button drops everything into your clipboard for your tracking app.

Step 4: Track, weigh, adjust. Plug your targets into any food tracking app and hit them daily. Weigh yourself 3 to 4 mornings a week, compare weekly averages, and come back to recalculate every 4 to 8 weeks or whenever your weight shifts by 5 or more pounds. The calculator gives you the map; your scale tells you when to redraw it.

The 4-4-9 Rule
Every calorie you eat comes from one of three macros:
4
Protein
kcal per gram
Builds and protects muscle
4
Carbs
kcal per gram
Fuel for training and brain
9
Fat
kcal per gram
Hormones and satiety
Example: 150g protein + 200g carbs + 60g fat = 600 + 800 + 540 = 1,940 kcal

Why Count Macros Instead of Just Calories?

Calories tell you how much to eat. Macros tell you what to eat – and that distinction changes everything. Two people can eat 2,000 calories a day with completely different results: one loses mostly fat and keeps their muscle, the other loses a little of everything and ends up softer at the same weight. The difference is protein.

Counting macros forces protein to the front of every decision. Protein preserves muscle in a deficit, drives muscle growth in a surplus, and keeps you fuller per calorie than carbs or fat. Once protein is anchored to your body weight, the remaining calories split between carbs for energy and fats for hormones – a framework that adapts to cutting, bulking, keto, or maintenance without changing the method.

There is a second benefit nobody talks about: education. Three months of tracking macros teaches you more about food than years of following meal plans. You learn what 30 grams of protein actually looks like, which foods are secretly calorie-dense, and how to build satisfying meals on any budget. Most people eventually graduate to looser tracking – but the knowledge stays forever.

How Much Protein Do You Need?
Daily grams per pound of body weight, by goal:
Cutting (fat loss)1.0 – 1.2 g/lb
Bulking (muscle gain)0.8 – 1.0 g/lb
Maintenance0.7 – 1.0 g/lb
Example: a 170 lb person cutting needs 170 – 204 g protein per day.

The Science Behind Your Numbers

Unlike a generic macro diet calculator, every calculator on MacroCalcu starts from the Mifflin-St Jeor equation (1990), the most validated formula for estimating basal metabolic rate from sex, age, weight, and height. We multiply your BMR by a standard activity factor (1.2 to 1.9) to estimate TDEE, then adjust for your goal: a 500-calorie deficit for fat loss, maintenance for recomposition, or a 300 to 500-calorie surplus for muscle gain.

Your calorie target then splits into macros using the physiological energy values – 4 calories per gram of protein, 4 per gram of carbohydrate, 9 per gram of fat – applied to evidence-based percentage presets. Protein recommendations follow current sports-nutrition consensus (0.8 to 1.2 grams per pound of body weight depending on goal).

These are estimates, not medical advice. Your true needs vary with body composition, health conditions, and training. Track your weight trend for two to three weeks and adjust by 100 to 200 calories if needed – the calculators give you the starting point, your data refines it.

Built for Every Goal

Cutting? Our macros for cutting framework pairs a moderate 300 to 500-calorie deficit with protein at 1 to 1.2 grams per pound – the combination that strips fat while protecting muscle. Read the full cutting guide for the complete protocol.

Bulking? A lean 200 to 300-calorie surplus with protein at 0.8 to 1 gram per pound builds muscle without the unnecessary fat gain of old-school dirty bulking. The bulking guide walks through it step by step.

Prefer keto? The keto macro calculator keeps net carbs under 50 grams while holding protein steady – or explore low-carb ranges in our carbs for weight

loss guide. Women cutting on smaller calorie budgets get dedicated targets in the women’s weight loss guide.

Prefer body recomp? Hold maintenance calories with protein around 1 gram per pound and let training do the rest.

Frequently Asked Questions

Q: Is this macro calculator really free?

A: Yes, completely. Every calculator on MacroCalcu is free forever: no account, no trial, no locked features, no app to install. Your numbers are computed instantly in your own browser, which also means your personal stats are never uploaded to our servers or shared with anyone.

Q: How accurate are the results?

A: The calculator uses the Mifflin-St Jeor equation, the most validated formula for estimating resting calorie burn, combined with standard activity multipliers used by dietitians. For most people it lands within 10 to 15 percent of true needs, which makes it an excellent starting point. Your body is the final judge: track your weight trend for two to three weeks eating at your targets, then adjust up or down by 100 to 200 calories based on what the scale does.

Q: Which calculator should I use first?

A: Start with the macro calculator at the top of this page: it gives you the three numbers that drive everything (protein, carbs, fat). Next, visit the TDEE calculator to understand your maintenance calories in detail, and if fat loss is the goal, the calorie deficit calculator turns your target into a week-by-week plan with a projected end date.

Q: What is the best macro split for beginners?

A: Begin with the Balanced preset: protein at 0.8 to 1 gram per pound of body weight, roughly 25 percent of calories from fat, and carbohydrates filling the rest. It is flexible, easy to follow with normal foods, and suits fat loss, maintenance, and lean gaining alike. After three to four weeks, adjust toward your preferences: raise protein if you are cutting hard, or shift calories between carbs and fat to match the foods you actually enjoy.

Q: How often should I recalculate my macros?

A: Revisit your numbers every 4 to 8 weeks, or sooner if your weight moves 5 or more pounds or your goal changes (for example, switching from cutting to bulking). Calorie needs shrink as you get lighter and grow as you add muscle, so targets calculated three months ago are quietly working against you. Recalculating takes 60 seconds: it is the highest-ROI habit in this whole process.

Q: Do I need to hit my macros perfectly every day?

A: No, and chasing perfection usually backfires. Aim to land within 5 to 10 grams of each macro on most days; your body responds to weekly averages, not single days. One imperfect day changes nothing, but the stress of demanding perfection causes more people to quit than any missed gram ever did. Consistency at 90 percent beats a perfect week followed by burnout.

Q: Is this an IIFYM macro calculator?

A: Yes. IIFYM stands for “if it fits your macros,” the flexible-dieting name for counting macros instead of following a fixed meal plan. This calculator gives you the daily protein, carb, and fat targets that IIFYM-style eating is built on, so hit those numbers with foods you enjoy and you are doing IIFYM.

Q: What is the best macro calculator for beginners?

A: The best macro calculator for beginners is one that is free, science-based, and simple: this one uses the Mifflin-St Jeor equation, needs no sign-up, and includes goal presets so you never have to guess your split. Start with the Balanced preset, track for two weeks, then adjust based on your results.

Q: Can I use this as a macro percentage calculator?

A: Yes. Every macro split preset is built on a percentage breakdown of your calories, and your results show the calorie share coming from protein, carbs, and fat. That makes this page work as a macro percentage calculator whenever you want to compare different splits.

Q: How do I convert macros to calories?

A: Macro to calorie conversion uses the 4-4-9 rule: protein and carbs each provide 4 calories per gram, while fat provides 9 calories per gram. Multiply each macro by its value and add the three totals together. For example, 150 grams of protein equals 600 calories (150 x 4).

Q: Can I calculate macros for a full meal or recipe?

A: Yes, with simple addition. MacroCalcu does not include a dedicated recipe macro calculator, so add up the protein, carbs, and fat of each ingredient using per-100g label values, then divide by the number of servings. Save the result as a custom meal in your food tracking app to reuse it.

Q: Do I need a macro calculator app?

A: No. This page works like a macro calculator app but runs entirely in your browser, so there is nothing to install and your numbers are ready in under a minute. Copy your targets into MyFitnessPal or any food tracker you already use and you are set.
